  • Exercise — a quarter to half an hour with your pulse raised.
  • Intense exercise — three quarters of an hour to two hours at that effort.
  • Very intense exercise — more than two hours, or a job that keeps you moving all day.

What a carbohydrate percentage actually means

Carbohydrate advice is almost always given as a share of calories rather than a fixed weight, and that trips people up. A target of 55% does not mean 55% of the food on your plate. It means 55% of the energy you eat that day arrives as carbohydrate, and the gram figure that corresponds to it moves with how much you eat in total.

That is why two people can both be following the same guideline and eat wildly different amounts. A small, sedentary adult on 1,600 Calories hitting 55% eats about 235 grams. A tall athlete on 3,600 Calories hitting the same 55% eats about 528 grams — more than twice as much, from an identical percentage. The share is the rule; the grams are what you actually buy, cook and count, so this page converts one into the other.

How this calculator works

The chain has three links, and none of them is hidden.

First, your resting energy cost is estimated from age, sex, height and weight. Second, that figure is multiplied by an activity factor between 1.2 and 1.9 to give the calories you burn across a whole day. Third, a slice of those calories is taken at 40%, 55%, 65% and 75%, and each slice is divided by the energy density of carbohydrate to turn Calories into grams.

Worked through with the figures this page loads with — a 32-year-old woman, 5 ft 6 in, 150 lb, exercising four or five times a week — resting energy comes to about 1,407 Calories, the allowance to 2,061, and the 55% slice to 1,134 Calories, which is 302 grams of carbohydrate. Switch the goal to losing a pound a week and the allowance drops to 1,561, taking the same 55% share down to 229 grams.

The Katch-McArdle option is worth switching to only if you have a measured body fat percentage. It works from lean mass, so it ignores sex, age and height entirely — an advantage for people whose build is unusual for their height, and a liability if the body fat number is a guess, because the guess feeds straight into the answer.

Why 3.75 Calories a gram and not 4

Nearly every diet book quotes 4 Calories per gram of carbohydrate. This calculator uses 3.75, and the difference is deliberate rather than sloppy.

Both figures come from the same body of work. The FAO publishes 4 Calories per gram for carbohydrate measured by weight, and 3.75 for available carbohydrate expressed as monosaccharide equivalents — the form used when starches and sugars are analysed directly rather than estimated by difference. Starch weighs less than the glucose it releases, so the two ways of measuring the same food give different gram totals, and each carries its own energy factor to compensate.

The practical consequence is small but worth knowing: at any given calorie level, a 3.75-based target is about 6% larger in grams than a 4-based one. On a 2,000 Calorie day at 55%, that is 293 grams against 275. If you compare this page against a calculator that assumes 4, that gap is the reason — not an error in either.

Where 40%, 55%, 65% and 75% come from

The four columns bracket the range that mainstream nutrition bodies actually recommend, plus a little room on either side.

The Institute of Medicine sets an Acceptable Macronutrient Distribution Range for carbohydrate of 45% to 65% of energy for adults and children over one year old, alongside a Recommended Dietary Allowance of 130 grams a day — the amount the brain needs as glucose. The World Health Organization and FAO, working from population data rather than individual requirements, have recommended a wider and higher band of 55% to 75% of total energy, with no more than 10% coming from free sugars.

Read together, 45% is the conventional floor and 75% the conventional ceiling. The 40% column here sits just below that floor on purpose, because a great many people eat there deliberately and want to see the gram figure it implies. Treat it as a lower-carbohydrate option rather than as a recommendation, and note that the calculator's own footnote is the honest one: no authority recommends 40%.

Reading the weight-change rows

The table shows five rows because the carbohydrate target moves whenever the calorie allowance moves. Each pound a week of intended loss or gain shifts the allowance by 500 Calories a day, and two pounds a week shifts it by 1,000; in metric units the same 500 and 1,000 steps are labelled as half a kilo and a kilo.

Two cautions about those rows. The pound-equals-3,500-Calories arithmetic behind them is a rule of thumb from the 1950s that holds up reasonably for the first few weeks and then flatters itself — as you get lighter, your expenditure falls, and the same deficit buys less loss than it did at the start. And the two-pound-a-week row can push the allowance uncomfortably low for smaller people. If the calorie figure in that row drops under about 1,200, the row is arithmetic rather than advice.

The gain rows have the mirror problem. A 1,000 Calorie daily surplus will add weight quickly, but a good deal of it will not be muscle. For most people adding size deliberately, the milder row is the one that is worth using.

Grams are only half the question

A gram target says nothing about what the carbohydrate is attached to, and that omission matters more than any argument about percentages.

Three hundred grams from oats, beans, fruit, potatoes and whole grains arrives with fiber, potassium, magnesium and B vitamins, digests slowly, and is difficult to overeat. The same 300 grams from soda, white bread and confectionery arrives with almost nothing else, digests fast, and leaves most people hungry again within the hour. The calculator cannot tell these apart, so the judgement stays with you.

One useful habit: rather than chasing the gram figure directly, aim for fiber first — roughly 14 grams per 1,000 Calories eaten is the usual guidance — and let the carbohydrate total fall where it lands. Hitting a fiber goal almost forces the composition of the diet in a sensible direction, which a percentage target on its own never does.

Low-carbohydrate eating and the 130-gram floor

The 130 grams a day figure is not a target and not a minimum for survival. It is the amount that covers the brain's glucose demand without the body having to make glucose from other sources, and it is set well below what most people eat.

Below that level the body adapts: the liver produces ketones from fat, the brain shifts part of its fuel supply across, and people can function on very little dietary carbohydrate for long periods. Ketogenic diets deliberately run at 20 to 50 grams a day, far under anything this calculator will show you. Randomised trials generally find low-carbohydrate and low-fat approaches produce similar weight loss over a year once calories are matched, so the honest summary is that carbohydrate restriction is one workable strategy rather than the strategy.

What it does reliably change is water weight in the first fortnight, because glycogen is stored with water. A rapid early drop on a low-carbohydrate diet is mostly that, and it comes back the moment carbohydrate does. Anyone on medication for diabetes or blood pressure should not make a large cut without medical supervision, since doses often need changing alongside it.

What this calculator does not cover

It estimates a range from four inputs, so a good deal sits outside it. It does not know your body composition unless you supply a body fat percentage, and two people of the same height and weight can have quite different resting requirements. It does not account for pregnancy or breastfeeding, which raise carbohydrate needs to 175 and 210 grams a day respectively as a floor. It does not adjust for diabetes, insulin resistance, PCOS, thyroid disease, kidney disease, or any medication that changes appetite or metabolism.

It also treats all carbohydrate as interchangeable, splits nothing out for fiber or added sugar, and says nothing about the protein and fat that make up the rest of the plate. Finally, the age limits are real. The equations underneath were derived on adults, which is why the form asks for an age between 18 and 80 and refuses to answer outside it. Children, adolescents and the very old have different requirements that a general-population equation does not model.

Frequently asked questions

How many carbs should I eat a day?

There is no single number, which is why this page gives a range rather than one figure. Most healthy adults land somewhere between 45% and 65% of their calories from carbohydrate, and on a 2,000 Calorie day that works out at roughly 240 to 350 grams. Your own band depends on how big you are, how much you move and what you are training for. Start in the middle of the range, eat there for a few weeks, and let your energy levels and the scale tell you whether to shift up or down.

Is 40% of calories from carbohydrate a low-carb diet?

It is lower than official guidance but nowhere near what most people mean by low-carb. The 40% column sits just under the 45% floor of the Institute of Medicine range, so it is a mild reduction. Genuine low-carb eating usually means under 26% of calories, and ketogenic diets run at roughly 20 to 50 grams a day in total, which for most adults is under 10%. If a ketogenic target is what you are after, this calculator's lowest column is still far above it.

Why does this calculator use 3.75 Calories per gram of carbohydrate?

Because that is the factor for available carbohydrate expressed as monosaccharide equivalents, published by the FAO. The familiar 4 Calories per gram is the Atwater general factor, used when carbohydrate is measured by weight. The two describe the same food measured two different ways. Using 3.75 makes each gram figure about 6% larger than a 4-based calculator would show, so do not be surprised if another tool gives you a slightly smaller number from the same calorie total.

Does fiber count toward my carbohydrate target?

It depends on which label you are reading. In the United States, the total carbohydrate line on a nutrition panel already includes fiber, so a gram target compared against that line includes it too. Fiber contributes very little usable energy, which is why some people track net carbohydrate instead by subtracting fiber. Whichever you choose, stay consistent: mixing a total-carbohydrate target with net-carbohydrate counting will quietly leave you eating less than you planned.

How many carbs should I eat to lose weight?

Use the weight-loss rows rather than the maintenance row. Each pound a week of intended loss removes 500 Calories a day from the allowance, and the carbohydrate figures shrink in step. What matters more than the exact gram count is that the deficit is real and that protein stays high enough to protect muscle while you are in it. Cutting carbohydrate is one way to create the deficit, not a requirement for one.

Should athletes eat more carbohydrate than this?

Usually yes, and the upper columns exist for that reason. Endurance athletes in heavy training are commonly advised to eat 6 to 10 grams of carbohydrate per kilogram of body weight a day, which for a 70 kg runner is 420 to 700 grams. That is at or beyond the 75% column for most calorie levels. If you train hard most days, read this page from the right-hand side of the table rather than the left.

Does it matter when I eat my carbohydrates?

Far less than the daily total, for most people. Timing starts to matter when sessions are long, hard or close together, because muscle glycogen has to be refilled before the next one. If you are training twice a day or racing, eating carbohydrate soon after finishing helps. For someone exercising a few times a week, spreading intake across meals in a way you can actually stick to beats any particular schedule.

Why does changing my activity level move the number so much?

Because activity is the only input here that is a judgement call rather than a measurement. The multipliers run from 1.2 to 1.9, so the same body can be given a calorie allowance that differs by more than half again depending on which line you pick — and the carbohydrate grams follow it directly. Most people choose too high. Describe your average week, not your best one.
