How This Calculator Works

Enter your age, sex, height, weight, and typical activity level, and this calculator first estimates your Basal Metabolic Rate (BMR) — the energy your body burns at complete rest — then multiplies it by an activity factor to get your estimated daily calorie needs (technically called Total Daily Energy Expenditure, or TDEE). From there, it applies the standard 20–35% Acceptable Macronutrient Distribution Range (AMDR) for fat to that calorie figure, converting the result into grams using the fact that dietary fat provides 9 calories per gram. It also flags a saturated fat ceiling, since total fat and saturated fat are governed by different guidelines.

The Fat Intake Formula

By default this calculator uses the Mifflin-St Jeor equation, the modern standard for BMR estimation:

  • Men: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age + 5
  • Women: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age − 161

If you know your actual body fat percentage, switching to the Katch-McArdle formula (BMR = 370 + 21.6 × lean mass in kg) can be more accurate, since it works from your real lean body mass instead of estimating it from height and sex. Either way, BMR is then multiplied by an activity factor (1.2 for sedentary up to 1.9 for extremely active) to estimate daily calorie needs, and the fat range follows directly: fat grams = (calories × fat percentage) ÷ 9. For example, someone with an estimated 2,400 calorie need gets a fat range of (2,400 × 0.20) ÷ 9 ≈ 53g at the low end and (2,400 × 0.35) ÷ 9 ≈ 93g at the high end.
